I did a 10-20 minute high cadence warm-up followed by two 20 minute TT efforts with 4 minutes rest in between. you average the two TT efforts and multiply the average by .95. this will give you your FTP, from there you do different work outs based on percentages of FTP for different durations: e.g., 6 - 3 minute intervals of 106-120% of FTP. repeat the test monthly to adjust for progress.
